My trainer put me on creatine. The vegetarian science is why I’ll never stop.

My trainer suggested creatine first. Not a study, not a podcast — just a coach watching me stall on the same lifts and saying, offhand, “you should be taking creatine.” I did what I always do: nodded, then went home and spent two weeks in the research before I’d put a single scoop in my smoothie.

That rabbit hole is what changed this from a gym habit into something I now consider non-negotiable. I ended up deep in the work of Dr. Darren Candow — a professor who runs an aging muscle and bone lab and has published well over a hundred papers on this one compound — and neurophysiologist Louisa Nicola, who studies brain health and dementia prevention. I went in expecting to confirm that creatine would help my bench press. I came out far more interested in what it might be doing for my sleep-deprived, jet-lagged, vegetarian brain.

What creatine actually does (before anyone sells you a tub)

Your muscles and your brain both run on ATP, the body’s rechargeable battery. When you do anything short and hard — a heavy set, a sprint, a sudden burst of mental effort — you burn through ATP faster than your cells can rebuild it the slow way. Creatine is the fast way: stored as phosphocreatine, it recharges spent ATP in seconds, which is why it dominates the energy system for efforts lasting roughly one to ten seconds.

Here’s the part that reframed everything for me. Your body does make its own creatine, from three amino acids, and about 95% of your supply sits in muscle with the rest in the brain. But under real demand — hard training, chronic stress, broken sleep, crossing time zones — the brain’s need can outrun what it produces on its own. That’s the gap supplementation fills. And it’s a gap that gets a lot wider if you don’t eat meat.

The gap hiding in the vegetarian plate

Dietary creatine comes almost entirely from red meat, poultry, and fish. If those aren’t on your plate, the only creatine you get is what your own body manufactures — and it’s not the full tank. Vegetarians consistently carry lower creatine stores in their muscle than meat-eaters, by as much as 30%. Vegans run lower still.

Now layer the desi reality on top. We are, collectively, among the most vegetarian populations on the planet — and many of us have been vegetarian since birth. This isn’t a diet adopted at 34 after a documentary; it’s a lifetime. So a large share of the desi diaspora has been walking around with chronically lower creatine in muscle, and less buffer in the brain, for decades — without ever knowing there was a tank to top up.

And here’s where I want to meet a very desi objection head-on, because I felt it myself. In a lot of our households, “supplement” is a dirty word — a shortcut, something unnatural, a betrayal of the idea that you stay healthy the natural way, with food and discipline. But creatine is close to the least unnatural thing in my cabinet. Your body already makes it. It’s in food. The only reason I take it is that my plant-forward plate doesn’t supply enough of it — and, per the newer research, nowhere near enough for the cognitive demands we’re now learning it supports. I’ve written before about the protein problem for vegetarian desis — how our food is wonderful but quietly under-delivers unless you’re deliberate. Creatine is that same lesson, one layer down.

The muscle case: I hit a wall, then broke through it

I started creatine right around the time I got serious about progressive overload, so I’ll be honest that I can’t fully separate the two — the training was doing work of its own. But the combination has been potent in a way I can actually point to. I’d maxed out my dumbbells: chest presses and back rows at 55 pounds each, rep after rep, no headroom left. Within that block I blew past them and had to go buy 80-pound adjustables just to keep progressing. My old dumbbells now sit unused.

Some of that is genetic. My 3×4 panel tags me as ACTN3 RR — the “power” genotype, skewed toward fast-twitch fiber, which is exactly the muscle that lives and dies by the phosphocreatine system. So I’m a vegetarian (low creatine intake) with a fast-twitch build (high creatine demand) running a split built around heavy pushes, pulls, and a weekly lactate run. Topping this up isn’t optimization at the margins — it’s fixing a genuine mismatch.

There’s a well-known upside to starting depleted, too: because vegetarians have more empty space in the tank, we often respond more strongly than meat-eaters, who are already close to full from their diet. And yes — I got the classic three-pound bump on the scale in the first couple of weeks. That’s water pulled into the muscle, not fat. It’s a feature.

The brain case: I feel it most when I’m wrecked

This is the part I didn’t expect, and it’s the part I actually feel. When I cross time zones — which I do often — creatine is one of the few things that noticeably softens the landing. I move through the day easier, I recover from jet lag faster, and the brain fog that usually swallows the first 48 hours is thinner. It’s not a “makes me smarter” effect. It’s a “keeps me functional when I’m depleted” effect.

That maps almost perfectly onto the science, which is why it caught my attention. The cognitive benefits of creatine show up most clearly under stress — mental fatigue, sleep deprivation — precisely the states that jet lag manufactures. In one well-cited trial, young vegetarian adults taking five grams a day for six weeks improved on working memory and reasoning versus placebo, while meat-eaters in similar comparisons often show no bump at all, because their brains are already topped up from diet.

I’ll be honest about the ceiling here, because my whole approach is to not oversell. The mechanism isn’t fully settled — total brain creatine looks similar between vegetarians and omnivores, and supplementing doesn’t reliably raise brain phosphocreatine the way it raises muscle stores. This is a directional signal, not a clinical promise. But it’s a signal I care about, because my own panel flags Memory and Brain as high-risk, and I already know how sensitive my clarity is to inputs — I wrote about the brain fog that lifted when I fixed my gut. Creatine sits in that same category: a cheap, low-risk lever on the exact system I’m genetically told to protect.

What I can’t cleanly credit to it (but suspect)

My HRV has climbed a lot this year, and my recovery from heavy lifting has been genuinely good — but I won’t hand creatine the trophy for either, because I changed sleep, stress, and training in the same window. That’s the honest version. What I’ll say is that nothing about adding creatine has worked against those numbers, and the progressive overload it’s helped fuel is a big part of why recovery feels easier than it used to.

The aging angle nobody frames this way

Push the timeline out and creatine stops being a performance supplement and becomes a preservation one. It’s telling that the researcher I trust most on this runs an aging muscle and bone lab — paired with resistance training, creatine is one of the better-studied tools for slowing the muscle loss that quietly decides whether you can carry groceries and climb stairs at seventy. And with so many desis now on GLP-1 medications, where a real fraction of the weight lost is muscle rather than fat, lifting plus creatine is quiet insurance against giving lean mass back. That’s a longer conversation for another post.

How to actually do it (my exact protocol)

This is almost boringly simple, and cheap.

Form — and the one thing to get right. Creatine monohydrate. Not the fancy “HCL,” “buffered,” or so-called isolate versions in nicer packaging — you’re paying more for less evidence. The one thing worth being picky about is purity: look for Creapure (a purity-certified monohydrate) and a third-party NSF Certified for Sport stamp, so you know what’s actually in the tub. I use Momentous, which ticks both boxes.

Dose. Five grams a day, every day. On days when I’m traveling across time zones or running on a stressful, short night, I take ten. That’s not random — the researchers suggest higher intakes precisely for cognitive demand, so I lean up exactly when my brain is most taxed. You don’t need to “load” with a big first week; steady daily dosing gets you there in about a month.

How I take it. Stirred into water, or into my morning protein smoothie, and sometimes mixed into an LMNT. Timing barely matters — consistency is the whole game.

Is it vegetarian? Yes. Supplemental creatine is synthesized, not extracted from animals. It’s vegan.

The kidney question — and a lab wrinkle. In healthy people, creatine does not harm the kidneys; that myth has been picked apart for years. One thing worth knowing if you track your labs the way I do: in some people, creatine supplementation can slightly raise serum creatinine, the marker many panels use to estimate kidney function — which can make a healthy kidney look mildly flagged. Mine hasn’t moved. But if yours does, tell your doctor you supplement before anyone assumes a problem. (If you already have kidney disease, talk to your doctor first, full stop.)

Downside? For me, none. No GI upset, no bloating beyond that first water-weight shift.

The bottom line

The lesson of the protein post was that a plant-forward plate needs intention. Creatine is that lesson one level deeper — a compound your muscles and your brain both run on, concentrated in exactly the foods most of us don’t eat. Topping it up is the single cheapest, best-studied intervention in the entire supplement aisle.

So when the “that’s not natural” voice pipes up — and in a desi household, it will — the honest answer is that this is about as natural as it gets. Your body makes creatine. Your diet just doesn’t give it enough raw material to keep up. I’m not adding something foreign. I’m closing a gap my food left open the whole time.
